4-Session Rotation — Balanced Growth, Slight Arm Bias

Structure: Continuous circular loop S1 → S2 → S3 → S4 → S1 … at 3–4 sessions/week. No week boundaries — just run the loop. Every session is 6–7 movements, ~50–65 min.

Priority logic:

  • Everything grows now — legs and chest promoted from maintenance to real volume
  • Arms slightly biased: biceps + triceps appear in 3 of 4 sessions each
  • Side delts stay high (DB lateral raises in all 4 sessions) — preserves what you built
  • Back covered with one vertical + one horizontal pull per upper day
  • Two lower days (quad-lean, hinge/glute-lean) alternate with two upper days (push-lean, pull-lean), so nothing gets hammered on consecutive sessions

Equipment notes:

  • Only one cable station — cable exercises are placed back-to-back within each session so you claim the station once and do them as a block
  • Lateral raises are dumbbell (cable version not practical at this gym)
  • Leg extension machine is available — replaces Bulgarian split squats (good riddance)

At 4 sessions/week the loop completes weekly and everything sits in the efficient 6–12 set zone. At 3 sessions/week everything stays above minimum effective dose, but chest and hamstrings drop to the low end — if you consistently train 3×/week, add one set to chest press (S2) and one to leg curl (S1).


Progression

  • Compounds (RIR 1–2): add weight when you hit the top of the rep range on your first work set.
  • Isolations (RIR 0–1): double progression — climb the rep range first, then add load and reset to the bottom.
  • Track the loop position — log which session number you did last so you always know what’s next (notes app or training app).
  • Deload every 6–8 weeks or when performance stalls two sessions running (sooner if cutting): same exercises, cut sets ~40–50%, stay at 3–4 RIR for one full loop, then resume.

Notes

  • Cable station strategy: each session has at most one cable block, placed at the end. Claim the station once, do the exercise(s), done. In S4 the curls and pushdowns are consecutive so you can superset or alternate them at the station without leaving.
  • DB lateral raises: slightly different resistance profile than cables (hardest at the top, no tension at the bottom). Lean away slightly or use a partial-overload approach (full reps, then lengthened partials when you hit failure) to compensate. They still work — consistency and effort matter far more than the implement.
  • Leg extension is back: paired with the quad-biased leg press in S1, quads now get a compound + isolation combo — a proper growth stimulus, no split squats required.
  • Vertical + horizontal pulls: S2 uses the diverging pulldown (vertical, lat bias), S4 opens with the vertical cable row (horizontal, mid-back bias) plus a second pulldown. Both angles covered every loop.
  • Missed sessions don’t break anything. The loop just continues where you left off — that’s the whole point of the rotation format.
  • Every 8–12 weeks, rotate exercise variations (curl angle, leg press foot position, pulldown grip) to renew stimulus and spread joint stress.
